You don't need an advanced program. You need to move enough that your body doesn't feel like a liability.
The Baseline for Movement
Here's what functional movement actually looks like:
Walk every day.
This is the easiest thing most men ignore. 6,000–10,000 steps keeps your body moving, circulation up, and stress lower. You don't need to run. You don't need to hit the gym. Just walk.
Morning walk. Lunch walk. Evening walk. Break it up. Get it done.
Strength train 2–4 times per week.
You don't need an elite program. You need to maintain muscle and strength. Hit the major movements: squat, hinge, push, pull, squat: leg press, goblet squat, body squat
hinge: kettlebell swing, deadlift, hip thrust
push: push-up, bench, overhead press
pull: pull-up, dumbbell row, lat drop
2–4 sessions. 30–45 minutes.
That's enough.
Keep your body moving during the day.
Stiffness and soreness come from sitting too much. Stretch a little. Stand up. Move through your day. Don't let your body calcify.
